The trap bar deadlift, also called the hex bar deadlift, lets you stand inside the load rather than pulling a straight bar from in front of your shins. That changes the balance of the lift: many lifters can use a more upright torso and more knee bend, while still training a demanding floor-to-lockout pull. It is not a shortcut or a guaranteed back-friendly exercise. Heavy sets still challenge the legs, grip, trunk, breathing, and technique.
Think of each repetition as three repeatable decisions: where you enter the bar, which handles you use, and how you will record the set. A consistent setup makes progress easier to judge and exposes technique changes before they become load changes.
Trap bar setup and safety checklist
Before stepping into the bar, run this bar-entry, centring, and plate-clearance check:
- Bar entry: confirm the open side of the hex bar and walk through it without stepping over plates or catching a foot on the frame.
- Centring: look down and place your midfoot between the handles. The handles should be the same distance from your feet, and the frame should sit level rather than rotated.
- Even loading: use matching plates on both sleeves and secure them with collars. An unevenly loaded bar can tilt as soon as you pull.
- Clearance: check that the plates and frame will not hit your shoes, the platform edge, a mat seam, or another bar as they rise and return.

Once inside, use a stance that allows your knees to track in line with your toes. Hinge and bend the knees until you can take the handles without reaching, twisting, or collapsing your chest. Brace as if preparing for contact, keep your shoulders level, and take the slack out of the bar before pushing the floor away. The bar should rise around you rather than being yanked forward.
High handles vs low handles
Handle height is a programming choice, not just a comfort setting. The high handles usually raise the start position and reduce the distance travelled. The low handles lower the hands and ask for more range, knee and hip flexion, and control at the bottom. Compare only like with like when you assess progress.

Choose the highest range you can perform without changing the starting position from rep to rep. If low handles cause your back to lose position, your hips to rise before the bar moves, or your plates to touch the platform, reduce the load or use the high handles while you build control. When logging training, write down handle height, plates, repetitions, and any platform elevation. A 140 kg high-handle set and a 140 kg low-handle set are the same external mass but not the same movement demand, so treating them as a direct kilogram-for-kilogram comparison can mislead your progression.
Trap bar vs conventional deadlift
The conventional deadlift uses a straight bar in front of the body. The trap bar puts the handles beside the hips and the load around the lifter. That commonly reduces the forward reach and may allow more knee contribution, but it does not make one lift universally easier or better. Body proportions, bar design, handle height, stance, technique, and training history all affect the result.
Do not convert a trap-bar personal best into a conventional-deadlift estimate by assuming the kilograms match. The lifts have different bar paths and joint demands, and the trap bar may have high or low handles. Use the trap bar number to track trap-bar progress and the straight-bar number to track conventional progress. Place trap bar deadlifts early in a lower-body or full-body session, when you can give the setup your attention. Add load only when the handle height, stance, range, and bar path are stable.

The most preventable error is treating a hex bar as self-centring. Walk into the same place, check the frame, and use the same foot pressure every time. Another is changing from high to low handles without changing the load log; that hides a range-of-motion change inside an apparently normal progression. Finally, do not force a deeper start by rounding or reaching. Raise the handles, reduce the load, or practise a controlled hinge until you can own the position.
Sharp, radiating, or worsening symptoms are a reason to stop and seek qualified assessment rather than adjusting the exercise by guesswork. Good technique should make the movement repeatable and controlled; it should not require you to work through symptoms that are escalating.
