Lat pulldowns and pull-ups are both vertical pulls, but they solve different training problems. A pulldown lets you choose the resistance while your thighs and seat support your body. A pull-up fixes your hands to a bar and asks you to move and control your bodyweight.

Choose the lat pulldown when you need adjustable loading, repeatable volume, or a low-skill entry point. Choose the pull-up when you want to practise moving your body to a bar, develop bodyweight pulling strength, or test that specific skill. Neither is universally better, and a programme can use both.

Both movements use shoulder adduction or extension with elbow flexion, so the lats, upper back, elbow flexors, grip, and muscles that control the shoulder blades can contribute. A Pulldown Stack Number Does Not Equal Pull-Up Load

The most common comparison mistake is saying that a pulldown at a particular stack number “equals” a pull-up. It does not. A stack label describes the selected resistance on that machine. The actual force at the handle depends on the machine’s pulley arrangement, friction, cable angle, attachment, and how the resistance changes through the range.

A pull-up is also more than a bodyweight number. Your hands are fixed while the rest of you moves; you must create enough force to lift your body’s centre of mass, keep the ribs and pelvis organised, control the shoulder blades, and maintain a repeatable bar path. Leverage changes as the elbows and shoulders move. A person’s body mass is therefore a useful description of the external load, not a complete measure of the muscular difficulty of every rep.

This is why “pulldown at 70 kg equals a 70 kg pull-up” is a false conversion. Even if a stack displayed the same mass, the external resistance, stabilisation demands, range, and force curve would not be identical. Treat pulldown numbers as machine-specific training data: record the station, attachment, reps, range, tempo, and effort. Treat pull-ups as bodyweight-skill data: record grip, assistance, reps, range, and control.

The two numbers can still be useful for progression. If your pulldown repetitions and load improve while technique stays consistent, your general vertical-pulling capacity may be improving. That is a reason to test an assisted or bodyweight pull-up periodically, not a reason to predict the exact date or rep count from a stack setting.

Biomechanical Differences That Matter

In a pulldown, the seat and thigh pad reduce the need to keep the whole body organised. You can focus on driving the elbows down while the torso remains relatively stable. A small, controlled lean may help the bar clear the face, but swinging back turns the exercise into a less repeatable task.

In a pull-up, the bar is fixed and the body is the moving segment. The grip and shoulder position influence the elbow path, while trunk tension limits unwanted swinging. The muscles may overlap with a pulldown, but the coordination is not interchangeable. A strong pulldown can coexist with a weak pull-up if grip, body mass, bar practice, or the final part of the pull is limiting.

Neither exercise isolates the lats. A pronated pull-up may make the back and grip a prominent limiter for many lifters; a pulldown allows the load and torso support to be adjusted so the lats and elbow flexors can accumulate controlled work. These are useful tendencies, not guarantees about which muscle “wins” for every person.

Which One Should You Choose?

Use this decision matrix after checking the setup constraint as well as the goal. If the required equipment is not available, the best theoretical choice is not the practical choice.

If a bar is your goal, keep at least a small amount of bar-specific practice in the week. If general back training is your goal and no pull-up skill is required, pulldowns may be the simpler primary choice. A Four-Week Pulldown-to-Pull-Up Transition

This framework bridges adjustable strength to pull-up practice. It is not a promise that four weeks produces an unassisted rep; the starting point, body mass, grip, recovery, and technique all matter. Use two vertical-pull sessions per week with at least one day between them, and stop a set when you can no longer repeat the intended range or body position.

Week 1: establish repeatable capacity

  • Lat pulldown: 3 sets of 8–12 controlled reps, leaving about 2–3 good reps in reserve.[1][2][3]
  • Assisted pull-up: 3 sets of 4–8 reps using a machine, band, or foot support that keeps the bar path quiet.[1][2][3]

Week 2: add target-grip practice

Week 4: test, consolidate, and choose the next step

  • After a thorough warm-up, make 1–3 fresh unassisted attempts if the setup is safe and pain-free.[1][2][3]

If you get a controlled rep, keep practising singles or small sets rather than immediately chasing failure. If you do not, keep the assisted pull-up as the main skill and use pulldowns to build volume. The useful outcome is a clearer next progression, not a forced pass/fail result.
