HIIT means repeated hard work intervals separated by planned recovery. It does not mean sprinting every interval to exhaustion. Choose an effort you can reproduce, record the output your machine provides, and use the stop rules below to prevent a fast first interval from turning the rest of the session into survival pacing.12

These are starting prescriptions, not universal targets. Machine displays are not interchangeable: a watt value on one device does not predict the same effort on another. Calibrate against your own first interval, perceived effort and technical quality, then keep the machine, settings and interval duration consistent when comparing sessions.
Choose the work-to-rest ratio
The ratio describes work time to recovery time. Recovery is part of the protocol, not empty time to remove because the session feels too easy.2

Use 1:3 rather than forcing 1:1 if you lift heavily, slept poorly, have accumulated leg fatigue, or are returning after a break. Use 1:2 as the default when uncertain. Change one variable at a time: add an interval, extend work, reduce recovery, or increase output—not all four together.
A repeatable machine HIIT session
- Screen the setup. Check the treadmill emergency stop, bike resistance, rower damper or drag setting, foot straps and clear space. Do not use a setting that makes mounting, dismounting or stopping unsafe.[1][2][3]
- Warm up for 8–12 minutes. Start easy, add two or three short build-ups, and rehearse the machine movement. Begin the first hard interval only when range of motion and breathing feel prepared.[1][2][3]
- Run the selected ratio. Use the matrix prescription or start with 6 × 30 seconds hard and 60 seconds easy. Aim for RPE 8–9/10, hard to very hard, rather than an unrepeatable all-out sprint. ACSM describes HIIT as repeated high-intensity efforts with varied recovery and recommends considering work duration, intensity, frequency and recovery together.1
- Log the right output. Record machine, settings, work duration, recovery duration, average watts or pace where available, and RPE. Heart rate is a lagging signal during short intervals, so do not use it alone to judge the first few seconds.[1][2][3]
- Cool down for 5–10 minutes. Reduce resistance or speed gradually and remain easy until breathing is comfortable.[1][2][3]
Heart-rate and power recovery stop rules
Use these rules to prevent pseudo-HIIT: a session that looks like intervals on paper but becomes progressively slower, easier or technically unsafe because recovery was removed.[1][2][3]
- Heart-rate recovery rule: before the next hard interval, wait until breathing is controlled and heart rate has clearly moved down from the work peak. If it remains unusually high at the end of the planned recovery, extend recovery by 30–60 seconds or end the hard set. Do not chase a fixed percentage when medications, heat, stress or the machine affect heart rate.[1][2][3]
- Power recovery rule: compare each interval with the first controlled interval, not with a maximal test. If average watts, pace or cadence falls by about 10% or more for two consecutive intervals despite honest effort, extend recovery and reduce the next target; if it does not recover, stop the hard set. This is a practical quality-control rule, not a universal research cutoff.[1][2][3]
- Technique and symptom rule: stop immediately for loss of control, unsafe foot placement, severe unusual breathlessness, chest pain, faintness, new neurological symptoms or other urgent symptoms. Seek medical help as appropriate. People with cardiovascular disease, uncontrolled blood pressure, unexplained exercise symptoms or a recent medical change should obtain individual advice before vigorous intervals.[1][2][3]
The goal is a repeatable high-intensity stimulus. A lower output with clean mechanics and enough recovery is a better training record than a dramatic first interval followed by unstructured fatigue.3
Five equipment-specific protocols
Rower: power without a collapsing stroke
Warm up with easy strokes, then complete 6 × 45 seconds hard / 90 seconds easy. Set the damper or drag so you can keep the sequence—legs, trunk, arms; arms, trunk, legs—consistent. Record average watts, not only the single highest number. Stop the hard set if the stroke shortens, the recovery becomes rushed, or average watts falls under the power rule.
Airdyne or Assault Bike: sprint carefully
Complete 8 × 20 seconds hard / 60 seconds easy. Use the first two intervals as calibration rather than maximal tests. Keep the seat position stable and let the arms and legs share the work. Record watts or the bike’s displayed output. The long 1:3 recovery protects sprint quality; use 1:2 only after all eight efforts are repeatable.
Treadmill: make speed and stopping safe
Complete 6 × 30 seconds at a fast but controllable speed / 60 seconds walking. Use a speed you can enter and exit safely, or use incline with a manageable running speed. Never jump onto moving side rails, and use the emergency stop as instructed by the machine. End the set if foot placement, posture or speed control becomes uncertain.
SkiErg: keep the hinge and ribs controlled
Complete 6 × 30 seconds hard / 60 seconds easy. Hinge at the hips, keep the trunk braced, and finish the pull near the thighs without yanking with the shoulders. Use watts and repeatable stroke rhythm to calibrate. Extend recovery if the low back becomes the limiter rather than the cardiorespiratory effort.
Spin bike: build power without grinding
Complete 6 × 45 seconds hard / 45 seconds easy after learning the resistance setting. Keep the saddle and handlebars fixed between sessions, and choose resistance that allows a smooth cadence. If cadence spikes while watts and posture fall, reduce the target or switch to 1:2. A spin bike is not a license to turn every interval into a maximal standing sprint.
Place HIIT around strength training
Hard machine intervals can compete with lower-body lifting for recovery, especially when running, rowing or cycling volume is high. If strength or muscle is the priority, put the priority lift first in a combined session or separate HIIT and lifting by a day when possible.
