High-intensity training (HIT) is low-volume, high-effort resistance training—not the same thing as HIIT cardio. HIT can raise your heart rate, and a HIIT interval can fatigue local muscles. The difference is the primary prescription: HIT organizes resistance sets; HIIT organizes cardiovascular work and recovery intervals. Do not substitute one for the other when following a plan.

The true HIT work-set protocol

“High intensity” should describe what you did, not just the name of the programme. Use this cadence and effort protocol for each work set:

  1. Prepare: Do general movement and exercise-specific warm-up sets. These should make the work set feel ready, not exhaust the target muscle.[1][2][3]
  2. Set the cadence: Lower the load under control for about 2–3 seconds, pause briefly where the exercise requires control, then lift smoothly without bouncing or deliberately slowing a safe rep. Cadence is a consistency cue, not a magical tempo.[1][2][3]

A three-day full-body HIT workout

Train on non-consecutive days, such as Monday, Wednesday, and Friday. Perform one hard work set per listed exercise after warm-ups. If you are new to resistance training, use two or more RIR while learning the movements and have a qualified professional check your setup.

Rest long enough to make the next set useful—often 2–3 minutes after demanding compound work and about 1–2 minutes for smaller, stable exercises. These are starting points, not universal prescriptions. If performance drops sharply between exercises, add rest or reduce the preceding demand.

Progress when you reach the top of the rep range with the planned technical quality and RIR. Add a small load increment, then return to the lower end of the range. If load cannot increase, add a rep, improve range or control, or keep the load steady until recovery catches up. This is progressive overload, not mandatory weekly weight increases. HIT is demanding because each work set is concentrated, not because a particular exercise is inherently superior. Choose stable variations that fit your skill and equipment. Beginners should first learn the movements with manageable loads. If you have an injury, a medical condition, unexplained fatigue, chest pain, fainting, or persistent pain, pause the workout and seek qualified individual advice.
