Macros is short for macronutrients: protein, carbohydrates, and fat, the three nutrient categories that provide calories (alcohol is a fourth, less commonly tracked source). Each gram of protein and carbohydrate provides 4 calories, while fat provides 9 calories per gram.
Tracking macros means setting individual gram targets for each, rather than just tracking total calories. This matters because two diets with identical calories can produce very different results depending on how those calories are split, particularly for protein, which is the macro most directly tied to muscle retention and growth.
A common starting point is 1.6 to 2.2g of protein per kg of bodyweight (see our protein calculator), 20 to 35% of calories from fat, and the remainder from carbohydrates, adjusted based on training volume and personal preference.
Evidence-informed application
A useful way to apply macros is to treat it as one input in a repeatable process, not as a magic number or a promise of a particular result. Start by defining the outcome you want—strength, muscle size, work capacity, health, body-composition change, or simply a sustainable routine. Then record the variables that can change the interpretation: exercise selection, load, repetitions, sets, range of motion, technique, rest periods, sleep, nutrition, training age, and symptoms. Keep the main variables stable long enough to see a trend, while changing only one or two things when you need to troubleshoot.
For resistance training, a large network meta-analysis found that many different combinations of load, sets, and frequency improve strength and hypertrophy compared with no training, while heavier loads tend to be especially useful for maximal strength. That does not make one “optimal” program universal. The systematic review and Bayesian network meta-analysis supports choosing a prescription that you can perform consistently and progress safely. A separate review found that frequency has little meaningful effect on hypertrophy when weekly volume is equated, so schedule and recovery are legitimate reasons to choose one split over another (PubMed review).
Effort also needs context. Training to momentary failure is not required for strength or muscle growth in most people, and it can create extra fatigue; a systematic review with meta-analysis found no clear superiority of momentary failure for hypertrophy. Leave repetitions in reserve when technique, safety, or the next session matters, and use harder efforts selectively on stable, lower-risk movements. Finally, monitor a small set of outcomes: performance at a known effort, body mass trends when relevant, measurements or photos, soreness, sleep, and enjoyment. Adjust gradually if progress has stalled for several weeks, and stop or seek clinical guidance for sharp pain, fainting, unexplained weight change, or persistent fatigue. These principles make macros useful without pretending that a glossary definition can replace assessment.
