How to Do It
- Stand tall with your feet about hip width apart, brace lightly, and choose a clear side-to-side space before starting.
- Step to one side far enough that the moving foot can land flat, including the heel, without forcing the toes to turn sharply outward.
- Bend the knee and hip of the stepping side while sending your hips back and across toward that foot; keep the opposite leg long without locking it aggressively.
- Keep the stepping knee generally aligned with the toes and maintain pressure through the whole foot while you lower only into the range you can control.
- Pause briefly at the deepest repeatable position, then press the stepping foot into the floor and bring the feet back together without hopping or dragging the foot.
- Repeat on the same side or alternate sides, using the same step width, depth, heel contact, and return speed on every repetition.
Common Mistakes
- Stepping too narrowly to shift the hips, then bending the knee forward while the heel lifts or the foot rolls inward.
- Mistaking a knee collapsing toward the big-toe side for a normal hip shift; the pelvis should move toward the stepping side while the knee remains organised over the foot.
- Dropping into a depth that cannot be returned from, using a bounce, trunk swing, or push from the trailing foot to escape.
- Turning the toes dramatically outward or letting the stepping foot rotate as the body moves, making the range and pressure inconsistent.
- Adding a dumbbell before bodyweight step width, heel contact, and controlled return are repeatable on both sides.
The lateral lunge is a side-stepping leg exercise: one foot accepts the step, the hips shift toward it, and the other leg stays relatively long. It trains a different direction from the reverse lunge and walking lunge, so the goal is not to find a single “best” lunge. The useful goal is to make the step, foot pressure, hip shift, and return repeatable.
Set up the step
Begin with bodyweight and enough room to step left and right. Stand with your feet around hip width, toes pointing forward or only slightly outward, and your weight spread across the whole foot. Keep your ribs and pelvis comfortably stacked rather than forcing an exaggerated upright posture. A light hand on a rack or wall is a reasonable regression if balance, not leg strength, is currently limiting the movement.
Step sideways with one foot and land softly. The step should be wide enough for your hips to move toward the stepping side, but not so wide that the heel leaves the floor or the return becomes a jump. This is a calibration task rather than a fixed measurement: leg length, hip structure, ankle motion, floor space, and the intended range all affect the useful width.
Step-width calibration
Use three observable checks:
- Heel contact: At the bottom, the stepping heel remains connected to the floor. If it lifts, the step may be too wide, the range may be too deep, or the foot may be landing too far onto the toes.
- Hip shift: Your pelvis travels toward the stepping foot as that knee and hip bend. If the hips barely move and the knee simply shoots forward, the step is probably too narrow for the range you are trying to use.
- Return control: You can press the stepping foot down and bring the feet together without hopping, dragging, or pushing hard from the trailing leg. A width that looks good on the way down but cannot be reversed quietly is not yet a usable width.
Practise a few short-range repetitions on each side. Adjust the width by small amounts and keep the option that gives you all three checks. Record the distance informally—using a floor tile, mat seam, or consistent foot-length estimate—so the setup does not change randomly between sets.
Perform the lateral lunge
From the calibrated stance, step to the side and let the foot accept the floor. Bend the stepping knee and hip together as the pelvis shifts over that leg. Keep the opposite leg long and the non-stepping foot pointing where it started. The straight leg does not need to be rigid; it simply remains the less-loaded side while the stepping side takes the main work.
Lower only as far as the foot, knee, pelvis, and trunk remain organised. The bottom position is not defined by touching the floor or forcing the bent thigh to a particular angle. A shallower range with a stable heel and controlled return is more useful than a deeper range that ends with a foot roll, knee collapse, or bounce.
At the bottom, pause for a moment if you need to confirm your position. Then drive the stepping foot into the floor and move the pelvis back to centre. Think “push the floor away” rather than “pull the feet together.” Finish tall without snapping the knee straight, then repeat on the same side or alternate sides. Keep the lowering and return speeds similar; a fast return often hides a width or strength problem.
Hip shift versus knee collapse
These two sensations can feel similar at first, but they describe different actions. A useful hip shift moves the pelvis toward the stepping foot while the knee stays broadly in line with the toes and the foot remains supported. Knee collapse is when the knee moves inward relative to the foot, often accompanied by the arch rolling down or the pelvis twisting away.
Use a side-on and front-facing video angle, or a mirror if it does not distract you. Look for the relationship between the kneecap, the second or third toe, and the centre of the foot. You do not need a perfectly rigid knee path, and anatomy differs, but the knee should not suddenly dive inward as the load or range increases. If it does, reduce the step width or depth, slow the descent, and lightly hold support. Build the range first; do not try to solve the issue by forcing the knee outward with excessive tension.
The reverse diagnosis matters too. If the knee is organised but the pelvis does not move toward the stepping foot, you may be performing a side step followed by a mostly upright knee bend. Use a slightly wider step and send the hips back and across while maintaining heel contact. The movement should still feel like a controlled leg exercise, not a stretch that you must fall into.
Muscles worked
The quadriceps extend the stepping knee as you return to standing. The glutes contribute to hip extension and help control the pelvis, while the adductors help manage the position of the thigh and assist the return from the side-shifted stance. The hamstrings, calves, trunk, and foot muscles also help organise the movement.
These are broad mechanical roles, not an isolation guarantee. A deeper range, longer step, different torso angle, and external load can all change which structure feels most challenged. Muscle sensation alone cannot tell you that one muscle is doing all the work or that a variation will produce a particular long-term result.
Bodyweight-to-goblet progression
Keep range and load as separate milestones. Do not add a dumbbell simply because you can complete a few shallow repetitions.
Milestone 1: bodyweight range. Choose a repeatable step width and complete 2–3 sets of 6–10 per side. Each repetition should show heel contact, an observable hip shift, a knee that stays organised over the foot, and a quiet return. Increase the depth or repetitions only when those checks hold on both sides.
Milestone 2: bodyweight volume. Build toward 3–4 sets of 8–15 per side at the same controlled range. If balance fails first, use light support. If the legs fail first, shorten the set before the form changes. This stage gives you a useful baseline for comparing the loaded version.
Milestone 3: goblet load. Hold one light dumbbell vertically at the chest, close enough that it does not pull your trunk forward. Start with the same step width and a slightly smaller range if necessary. The load is earned when the complete bodyweight range remains stable; it is not a reason to chase a deeper position.
Milestone 4: loaded progression. Keep the goblet position, reps, and range consistent while adding small amounts of load or volume. If the dumbbell changes your heel contact, torso control, knee path, or return, reduce the load and rebuild that specific quality. A dumbbell lunge or goblet squat can be a better choice when the lateral step itself, rather than the legs, is the limiter.
For general training, use the lateral lunge after a primary lower-body lift for 2–4 sets of 6–15 repetitions per side. Rest long enough to reset the step rather than rushing between sides. It can complement the bilateral pattern in the squat movement guide, but it does not replace every squat or front-to-back lunge goal.
Common mistakes and adjustments
- Too narrow: The knee bends, but the pelvis cannot shift. Widen the step slightly and keep the foot flat.
- Too wide: The heel lifts or the return requires a hop. Shorten the step or reduce depth.
- Knee collapse: Pause the set, use support, and practise a smaller range while keeping the knee generally over the toes.[1][2]
- Falling into the bottom: Slow the descent and stop before the position becomes a stretch-and-bounce strategy.
- Loading too soon: Return to bodyweight until the same range and return quality is visible on both sides.
Stop the set if you experience sharp pain, numbness, instability, or symptoms that persist after training. Do not use the exercise to diagnose or correct an injury; adjust the exercise or seek individual guidance from a qualified professional.
The lateral lunge is successful when the step is repeatable, the heel stays supported, the hip—not a collapsing knee—takes the lateral shift, and the return is controlled. Progress those qualities separately before asking a goblet load to make the movement harder.
