How to Do It

The back extension is a supported hip-hinge exercise. Set the machine so the hip crease can move freely, begin with bodyweight, and make a straight body line your finish rather than arching as high as possible.
Use a glute bridge when you want a floor-based regression, or progress to the Romanian deadlift after you can hinge without bouncing or losing trunk control.[1][2]
Programming Back Extensions
Use slow, repeatable repetitions and add a small external load only after the bodyweight version feels stable. Range of motion is individual; do not force depth through pain.
Back Extension Setup
Before you start, check that the bench is on a level surface and that the foot rollers hold you securely without pressing painfully into the ankles. Adjust the thigh pad so its top edge sits below the front of your hip crease. Your pelvis should be able to rotate around the pad; if the pad is across your stomach, the exercise becomes awkward and you may compensate by bending through the lower back. Set the foot width at a comfortable, even position and look at a point on the floor a few feet ahead of you. That helps keep your neck in line with the rest of your spine.
Begin with your hands crossed over your chest or resting lightly beside your head. Take a quiet breath into the sides and back of your ribcage, then create a moderate abdominal brace. The brace should help your trunk move as one unit; it should not make you hold your breath through every repetition. Test two or three short hinges before beginning the set. You should feel that the hips can move freely while the pad and feet provide a stable base.
How to Perform the Movement
From the top position, keep your ribs stacked over your pelvis and send your hips backward. Let your torso lower as a consequence of the hip hinge instead of deliberately curling your spine down. Descend until you feel useful tension in the glutes and hamstrings and can still reverse the movement without a bounce. For many people this is a torso angle just below parallel, but the correct depth depends on hip mobility, pad height, and control. A smaller range is productive when it is consistent.
Drive the hips into the pad and contract the glutes to raise your torso. Think about making a long line from the back of your head through your shoulders, hips, and feet. Finish when that line is straight. Do not try to lift your chest above the line by arching the lumbar spine. Pause for a moment, keep the brace, and begin the next rep. A two-second lowering phase and a brief pause at the top make it easier to identify whether momentum is doing the work.
Muscles and Sensation
The gluteus maximus is a primary mover because it extends the hip as you return to the top. The hamstrings assist with hip extension and help control the descent. The spinal erectors work mostly isometrically to maintain the torso position, so a manageable feeling of muscular effort in the lower back can be normal. The abdominal wall and upper back help prevent unwanted movement while the forearms and feet remain anchored.
If you mainly feel compression, pinching, or a sharp sensation in the back, reduce the range and check the pad position. If the hamstrings cramp, move the feet slightly or shorten the set while you learn to share the effort with the glutes. Sensation is useful feedback, but it is not a requirement that one muscle burn for the exercise to be effective. Programming and Progression
For general strength, perform two or three sets of six to ten reps with two or three good reps left in reserve. For muscle gain, three sets of ten to fifteen works well when every rep has the same tempo. Bodyweight sets of fifteen to twenty can build local endurance, but stop before fatigue changes the hinge into repeated spinal flexion. Rest about sixty to one hundred twenty seconds, and place the exercise after a main squat, deadlift, or leg press when it is an accessory.
Progress first by making the range, pause, and tempo more consistent. Then hold a light dumbbell or plate against the chest. Increase load in small steps and return to the lower end of your rep range whenever the added weight changes your finish position. A band around the shoulders can also provide resistance, but it should never pull you into a faster descent. A glute bridge is a useful regression when you need to learn hip extension from the floor; the Romanian deadlift is a progression when you want a free-standing hinge with more loading potential.
Safety and Common Adjustments
Keep every repetition in a range that feels controlled and pain-free. Do not bounce at the bottom, yank the head upward, or use a heavy plate simply to make the set difficult. If gripping a weight at the chest is uncomfortable, use bodyweight or a lighter implement. People who are new to loaded hinges may benefit from a coach checking the pad height and finish position. Stop for sharp, radiating, or worsening pain, numbness, or unusual weakness, and seek qualified medical assessment when symptoms persist. The aim is a repeatable hip-extension exercise, not an extreme back bend.
