These are tendencies, not guarantees. A lifter with a very wide sumo stance may still lean forward, and a conventional lifter with favourable proportions may start relatively upright. Compare the actual bar path and repeatability of your own lifts instead of trying to copy a single “ideal” torso angle.
What changes when you widen the stance?
Stance width and hand position
In a conventional deadlift, the feet are usually close enough for the arms to hang outside the legs. In a sumo deadlift, the feet move wider and the toes turn out while the hands grip the bar between the legs. The exact width is individual: too narrow can remove the reason for choosing sumo, while too wide can make the knees, hips, or balance difficult to control.
The bar should remain over the midfoot in both variations. A wider stance does not mean the bar belongs farther from you. Keep the arms long, bring the hips toward the bar without collapsing the trunk, and create tension before the plates leave the floor. Torso angle and lever demands
Sumo commonly lets the lifter start with a more upright torso because the feet are farther apart and the knees bend outward. Conventional deadlifts commonly begin with more forward torso inclination, increasing the horizontal distance between the bar and the hips or spine for some lifters. That is a mechanical tendency, not a promise that sumo removes back work.
Both styles require the trunk to resist movement while the hips and knees extend. A more upright sumo position can shift some work toward the knees and hips, while a conventional position may make the spinal erectors and upper back more noticeable as stabilisers. Your hip height, femur length, arm length, stance width, and bar position change the exact demands.
Knee flexion and outward tracking
Sumo normally begins with more knee flexion and the knees tracking in the same general direction as the toes. This creates room for the torso between the legs and asks the hips and adductors to control the wide position. The knees should not cave inward as you initiate the pull.
Conventional deadlifts also use the quadriceps to extend the knees, but the narrower stance and hand position usually leave the torso more forward. The knees need to move out of the bar’s path without drifting so far forward that the bar has to travel around them. In both styles, think about driving the floor away and keeping the bar close rather than trying to lift with the back alone.
Muscle emphasis: what is actually different?
Both deadlift styles train the glutes, hamstrings, adductors, quadriceps, spinal erectors, lats, traps, forearms, and abdominal muscles. The lift is a coordinated whole-body pull, so “sumo for glutes” and “conventional for back” are useful shorthand only if they are treated as tendencies.
The wider sumo position can increase the contribution of the hip adductors and change the hip-extension demand. More knee flexion can also increase the role of the quadriceps in breaking the bar from the floor. The conventional style often creates a longer forward reach and greater trunk demand for the same lifter, while the hamstrings and glutes contribute strongly to hip extension.
Acute biomechanics or muscle-activation findings can explain why a lift feels different, but they do not prove that one stance produces more long-term hypertrophy. Muscle growth depends on sufficient hard training, progression, range of motion, recovery, and total weekly volume. Use the stance that lets you train the target muscles productively without turning every set into a technical test.
How to choose your stance

Powerlifting vs hypertrophy roles
Powerlifting: specificity comes first
Powerlifting rewards the heaviest successful squat, bench press, and deadlift under the rules of the meet. If your goal is a deadlift personal record or competition performance, make your chosen stance the primary lift. Practise the start position, slack pull, bar path, lockout, commands if relevant, and the load ranges you will use.
The other stance can support the main lift when it addresses a clear weakness or gives you useful practice with less psychological or loading cost. It is not a mandatory second deadlift. Heavy sumo and heavy conventional work can both be demanding, so count them alongside squats, rows, good mornings, and other exercises that load the trunk and hips.
Hypertrophy: stimulus and fatigue decide
For hypertrophy, neither stance wins by definition. Choose the version that gives the target muscles a stable, progressive stimulus in a useful rep range and that leaves enough recovery for the rest of your programme. A conventional deadlift may load a large amount of muscle with fewer exercises; a sumo deadlift may suit a lifter who can train the hips and legs effectively from its wider setup.
You can also use a competition-style deadlift for lower-repetition strength work and a Romanian deadlift or other posterior-chain exercise for controlled volume. The Romanian deadlift starts from the top and is a different exercise, so do not treat it as a stance variant or assume its fatigue profile is identical.
A four-week stance trial
If both stances look plausible, run a short, controlled comparison. Do not test a new stance at a maximal load.

Keep the bar, footwear, warm-up, rest periods, and effort target as similar as practical. Film the final warm-up and at least one work set from the side. Pick the stance that gives you the best combination of repeatable technique, useful loading, manageable fatigue, and goal-specific carryover.
When switching styles, reduce the load and expect a learning period. The grip position, hip height, knee path, and timing change enough that a previous personal-record load is not a sensible starting point. Build back with clean sets, and use a deadlift alternative or leg day workout to manage total posterior-chain work while the skill settles.

Choose conventional when conventional deadlift specificity, a familiar narrow stance, or general pulling strength is the priority. Choose sumo when the wider setup gives you a more repeatable and productive pull, or when it is your competition stance.
