A deload week is a short, deliberate reduction in training stress. It gives fatigue time to fall while you keep enough familiar movement to return with confidence. The right deload is not automatically a week on the sofa: it depends on whether easy exercise feels restorative, whether symptoms suggest illness or injury, and which part of your programme is creating the most stress.
Active recovery or complete rest?
Active recovery means replacing hard training with easy, pain-free movement. Walking, relaxed cycling, mobility drills, light technique practice, or a few comfortable sets can maintain routine without adding much fatigue. Keep the effort clearly submaximal: you should finish feeling better or no worse than when you started.
Complete rest is the better choice when even easy movement feels draining, when you are sick, when an injury is painful, or when sleep and normal daily function are significantly disrupted. Rest is also reasonable if life stress has already consumed your recovery capacity. A deload is not a requirement to train through illness or pain.
These options are not opposites. You can rest from lifting, walk when you want to, and then take a full rest day if the walk does not feel restorative. The decision rule is simple: easy movement should reduce, not disguise, the problem.
Reduce volume or drop intensity?
Volume is the amount of work you perform: sets, repetitions, or total training load. Intensity can mean the load on the bar, the effort of a set, or how close you work to failure, so be precise about which meaning you are using.
For most planned deloads, reduce volume first. Keep the exercises and approximate loads familiar, but remove sets. For example, change four work sets to two, or cut a week of 16 hard sets for a muscle to around 8–10 easy-to-moderate sets. Stop well before technical failure and keep the session short.
Reduce intensity too when the load itself feels unusually heavy, bar speed and technique are poor, joints are irritated, or fatigue has accumulated from heavy neural and connective-tissue stress. You might keep two sets instead of four and use 80–90% of the usual load, or use a simpler variation. There is no prize for preserving a number that no longer represents controlled training.

What is supercompensation?
Training creates a temporary disturbance: performance can fall while fatigue and repair demands are high. With enough recovery, performance may return to baseline and sometimes rise above it. This simplified pattern is often called supercompensation.
It is a useful model, not a stopwatch. Different systems recover at different speeds, and the size and timing of any performance rebound vary with training age, exercise, sleep, food, stress, and the goal being measured. A deload does not guarantee a dramatic “peak,” and waiting for a perfect supercompensation window is less useful than watching your actual training trend.
Think of the deload as restoring your ability to produce repeatable work. If the next week feels controlled, rebuild gradually. Do not try to make up the sets you removed; the point was to lower the accumulated cost, not to create a larger catch-up session.
Signs of accumulated fatigue
One bad workout is weak evidence. Compare similar exercises, loads, and conditions across several sessions. A cluster of changes is more useful:

Persistent fatigue, unexplained performance loss, illness symptoms, or pain deserves qualified individual advice. Training fatigue and a medical problem are not interchangeable labels.
How often should you deload?
There is no universal deload frequency. A calendar-based deload every four to eight weeks can be a useful planning option during a demanding block, but it should be a checkpoint rather than a rule. Some people need a lighter week sooner; others can continue while performance, technique, recovery, and motivation remain stable.
Use a planned deload when the next block is intentionally harder, when travel or life stress is coming, or when your programme has several weeks of rising workload. Use an autoregulated deload when the evidence appears in your log. The more frequent, intense, and failure-oriented your training is, the more closely you should monitor fatigue.
